How to perform
Step by step, every rep
01
Set up
Set both cables to about shoulder height (or slightly above for upper chest emphasis). Grab the handles, step forward one foot, split stance.
02
Start position
Arms out to the sides at shoulder height, slight bend in the elbows that stays bent the whole set. Chest up, shoulders packed down.
03
Squeeze across
Bring the hands together in front of your chest in a hugging arc. Elbows stay at the same bend, don't press.
04
Meet at the middle
Hands meet in front of your sternum, then cross slightly for peak squeeze. Hold for a beat.
05
Return with control
Let the cables pull your arms back into a big stretch. Stop when the chest is fully stretched, not when your shoulders hurt.
Common mistakes
Avoid these
✕
Turning it into a press
Elbow bends and straightens, triceps take over, chest barely works. Fix: Lock the elbow bend at the start and don't change it. Hug a big tree.
✕
Going too heavy
Shoulders take the load, not the chest. Fix: Drop weight until you feel the chest squeeze across the middle.
✕
Stretching too far at the back
Shoulder joint gets overstressed. Fix: Go as far back as your chest stretches without your shoulder feeling compromised.
✕
Shrugging at the squeeze
Traps dominate, chest loses tension. Fix: Shoulders stay packed down. Chest does the work.
Progressions
Scale it up or down
Make it easier
- Machine chest fly with fixed path
- Light dumbbell fly on a bench
- Single arm cable fly for better mind muscle
Make it harder
- Low to high cable fly (upper chest focus)
- High to low cable fly (lower chest focus)
- Tempo fly: 3 seconds out, 1 second squeeze
How to program it
